Pack:
Fran done well is a 3-5 minute workout. This time try choosing a weight that will let you do the workout with good form in that time. Be warned, the difference between sub 5 and sub 3 in metabolic cost is enormous. 
(usually intermidiate weights are 65-75# for men, and 35-45# for women)
Puppies:
Use appropriate weight
sub Beginner Pull ups, Assisted Pull ups or Ring Rows as necessary.

Cash out - Reps = the amount of time you are over 5min. divided by 2. So 1min over would be 60sec. divided by 2 = 30 reps.

Sit ups

About two days behind -
today i did:
25 double unders
25 squat cleans (15 pounds) - just learning to do them
25 bench dips
25 double unders

anyone have any tips for how to learn the correct form to do pushups??? - i’ve been practicing by learning the wall pushups and box pushups but they don’t feel right and my shoulders keep popping when i try to do them..

Time=4.01mins pr! Last time was 5.00mins with 30kg thrusters and jumping pullups. I feel great! smile

For my first meeting with FRAN I attempted this scaled down version to get in the 5 min range. My hammy’s are still sore from two days ago. I am still having a horrible time getting through the pull-up. Other than just doing them all the time is there any exercise that I can do at home to assist in the muscle strengthening for the pullup.

The Buy in is generally a warm up at BX.  Some members wisely arrive a little early and do additional warm ups, most just warm up their jaw muscles and then do the Buy in.

Huge gains on Fran under 4:00 are difficult, but not impossible.  Connor, Top Dawg, had a 3:40 Fran in September, mid November he posted a 2:30.

I don’t think that’s a horrible time for a first try. I am really gonna look forward to seeing this one again.

Finally met some fellow cross-fitters today at the gym passing thru our base on the way to Afghanistan. One of them got a 3:51 on Fran today. Really makes me wish I had a training partner but I am the only one on this base that I know of that does Crossfit.

Afterwards did the Crossfit Endurance WOD. Max PT test here I come.

What is the recommended crossfit warm-up?

I completed this as prescribed, but my time was horrible. My strength is fine, but my endurance is lacking.

9:55 for a time - had to rest.
